How to Use a Habit Tracker to Build Better Sleep Habits

For years, I told myself I was just a "night owl." I’d stay up until 2:00 AM scrolling through my phone, wake up exhausted at 8:00 AM, pound three coffees to survive the workday, and then repeat the cycle.

Fixing my sleep felt impossible until I stopped trying to force myself to "go to sleep earlier" and instead started tracking the specific habits that lead to sleep.

You can't force yourself to fall asleep. But you can control the environment leading up to it. Here are the 4 sleep habits you should put in your tracker tonight:

1. The "Screens Off" Deadline

This is the big one. Track a habit for turning off your phone, TV, and computer exactly 45 minutes before you want to sleep. The blue light from screens literally tricks your brain into thinking the sun is still up, suppressing your melatonin.

2. The Caffeine Cut-Off

Caffeine has a half-life of around 5 hours. If you drink a coffee at 4:00 PM, half of that caffeine is still actively in your bloodstream at 9:00 PM. Add a daily habit to your tracker: "No caffeine after 2:00 PM."

3. A 10-Minute Wind-Down Routine

Stack a few low-energy activities together. For example: "Brush teeth, stretch for 3 minutes, read 5 pages of a physical book." Tracking this routine signals to your body that it’s time to shut down.

4. The Morning Sunlight Habit

Believe it or not, your sleep starts the moment you wake up. Getting 10 minutes of direct sunlight in your eyes right after waking up sets your circadian clock, making you naturally tired 14-16 hours later.

Make the Tracking Process Calm
